Closegrip pulldown 4 sets at 115 of 10 reps
rear delta fly 4 sets at 90lbs of 13 reps
seated row machine 90 lbs total 15 reps at 4 sets
hammer strength curls 35 lbs, 4 sets at 13

simple yet effective back and arm day
 
not bad on the wide pull-downs make sure you are using good form
 
Try 10 minutes of high intensity cardio fasted in the morning
 
or you can do a quick 10 or 15 minute walk on the treadmill before your training
